Cardio Workouts for Firefighters

Cardiovascular fitness is obviously a very important concern for the fire rescue athlete (firefighters, paramedics and EMTs).  Lately I've been researching, creating then performing a lot of 10-minute interval overhauls and wanted to share them with you today.  You can do one of these separately after a strength workout or combine all three for a good cardiovascular workout.  These only take 10-minutes but you sweat (and burn calories) a lot longer than that.  Give these a try.

1.  The Uphill Grind.  This is a great treadmill interval, if your just getting started with a fitness program (click HERE to get the FRF 28-day Quickstart Program) you want to decrease the speed and incline to a level that is a little more obtainable.

Start minutes 0-2 with a warm-up at 3.5mph and 3.5% incline
next 30 seconds crank it up to 8.0 mph at 8.0% incline
rest 30 seconds (I stand on the side rails of the treadmill)
repeat 7 more times for a total of 10 minutes

**My goal is to be able to perform this interval with a weighted vest on....eventually.

2. Bottle Shock.  This purpose of this interval is to help you control you breathing, like you were on air.  You need to find area in your gym or firehouse where you can sprint for 10 yards.  Once you've covered the distance, pause just long enough to inhale and exhale once through you nose.  Sprint back and pause, this time inhaling and exhaling twice through your nose.  Continue with the drill- breathing normally as you sprint and adding an additional nose inhalation and exhalation when you pause--until you can no longer breathe through your nose.  At that point, rest 30 seconds then start over.  Continue the exercise for 10 minutes total.  You will be surprised how much more effort it takes to focus on your breathing.

3. The Cardio Pyramid.  You can substitute any exercise you like as long as it gets your heart going.  Personally, I like to do the first pyramid with jump rope, the second with mountain climbers and the third with stairs.  Here is how it works, do as many reps as you can in 10 seconds then rest for an equal amount of time.  Next do as many reps as you can in 20 seconds then rest 20 seconds.  Then do 30 seconds of rest followed by 30 seconds of rest.  Now work your way back down the pyramid with 20 seconds then 10.  Once you finish the final 10 seconds rest, add another 30 seconds of rest and repeat again with the same exercise or a different one.  You will perform a total of 3 pyramids (10, 10, 20, 20, 30, 30, 20, 20, 10, 10) with 30 seconds in between them for a total of 10 minutes.  ENJOY this one.

To Workout or Not, That is the Question?

Do you workout on shift?  Should you workout on shift and what is the best workout to perform?

This is a major concern for the fire rescue athlete.  On one hand we know we should be working out to stay and get fit for duty. Yet , if we burn out in the gym we won't be able to perform when it really matters. I recently posted an interval workout (Click Here to Read it) that received a lot of hits and emails. Most of the emails dealt with this question more importantly asked "what is the best form of exercise to perform on duty?"

Here is my take on the question.  We all know that when the bell goes off the fire rescue athlete MUST be ready to perform.  With that in mind, it doesn't make a lot of sense to perform a grueling workout on duty.   I personally prefer some lighter cardio interval training, some core and/or rehab exercises, foam rolling, and stretching.

One of the benefits of being a firefighter is that (for the most part) we know our schedules well in advance and should plan our more intense workouts for off-duty days and save the on-duty days to recover from them.   This requires some planning but is the most effective way to be "fit for duty." 

Here is a great example of a "planned"  week of workouts for the fire rescue athlete.

Sunday
Fullbody Strength or Metabolic Workout- This type of workout challenges all muscle groups including the core.  Metabolic workout has short intervals and more power movements, strength workouts utilize longer rest intervals and heavier resistances.

Monday
Cardiovascular Interval Training-  Higher intensity cardio workout like sprints, hills or FRF Interval

Tuesday
Firehouse Shift- Foam rolling and light stretching between calls

Wednesday
Fullbody Strength or Metabolic Workout- This type of workout challenges all muscle groups including the core. Metabolic workout has short intervals and more power movements, strength workouts utilize longer rest intervals and heavier resistances.

Thursday
Firehouse Shift- Recovery day, maybe some foam rolling and/or stretching

Friday
Day OFF- This is a great day to take a day off, especially if you had a tough shift the night before

Saturday
Firehouse Shift- Cardio Interval and foam rolling

Sunday
Fullbody Strength or Metabolic Workout- This type of workout challenges all muscle groups including the core. Metabolic workout has short intervals and more power movements, strength workouts utilize longer rest intervals and heavier resistances.

Obviously everyone's schedule is a little different, I included the following Sunday to set up the next week where you may not have as many shifts.  The main idea is to plan your workouts to help you continue to work towards your fitness goal and to "be ready" on-shift.

Firefighter Fitness- Hill Training to Increase VO2 Max

VO2max is a measure of the maximum rate at which an athlete's body is able to consume oxygen when performing a specific activity, adjusted for body weight.   This is a very important for the fire rescue athlete, a higher VO2 max means that the firefighter can do more work with less oxygen.  This comes in extremely helpful when doing fire operations (on air) of course.  VO2 max can be calculated many ways, the easiest is to use a treadmill or track (read more about calculating VO2 max by clicking here.)

From a fire rescue fitness program perspective, the program should not only focus on sstrength and flexibility but also on increasing VO2 max.  This brings me to today's topic.  Last year I personally focused on training for the Ironman, which is a very endurance based event, even though I completed the event (you can read about my journey here) I still felt that I was lacking recovery on the fire ground. This year I have focused on increasing my VO2 max by performing more intervals and by hill training.
There are two major factors that contribute to a high VO2max. One is a strong oxygen transport system, which includes a powerful heart, hemoglobin-packed blood, high blood volume, high capillary density in the muscles, and high mitochondrial density within the muscle cells. The other is speed, or the capacity to contract a large number of muscle fibers simultaneously, as the more muscle tissue is active at any given moment, the more oxygen the muscles demand.  Running up hills helps to improve both of these factors.
Close to the firehouse we have a pretty big and steep hill, along with my regular interval training, I've been trying to run the hill for at least one session each week.  

Hill Intervals



Try to find a hill that takes anywhere from 20 to 90 seconds to get to the top.  Because running hills can be very stressful on the body and joints you want to make sure to warm-up properly. 
Before I run the hills I perform this warm-up:
Walk for 5 minutes around the park (including one walk to the top of the hill and zig-zag down). 
Perform 10 air squats (slowly)
10 overhead to ground chops
10 walking quad stretches

Head for the hill
If your new to running hills, start slowly, try to jog up slowly and gradually increase your speeds. 

My workout today was to run up the hill (about 40 seconds) then zig-zag back down to catch my breath 5 x for a total workout of  20 minutes.  My goal is to increase one hill each week.

The Best Nutrition Advice for Firefighters

Today I wanted to piggy-back on my post about inflammation and heart disease (keep the comments and emails coming).  I know that in health and fitness sometimes the best results are obtained from the simplest advice.  So here goes, in my opinion the absolute best thing you can do to lose weight, get healthy, or live a life full of energy is to eat by this ONE RULE:

“Only eat whole foods with ONE ingredient.”

That's it.  The reason why one ingredient whole foods are the best for you is that they contain zero processing and zero artificial ingredients that have been linked to increasing inflammation. One of these common ingredients is high fructose corn syrup (HFCS).   HFCS is a man-made sweetener that is 20 times sweeter than sucrose (table sugar). It is mainly found in soft drinks and fruit juices. Americans as of 2001 were ingesting on averaging 63 pounds of HFCS per year!  The health implications to consuming HFCS are that it has been shown to raise triglyceride levels,which are a precursor to heart disease. Elevated triglyceride levels are related to high insulin levels which promotes fat storage, inflammation and is a precursor to Type II Diabetes.  Obviously you want to avoid HFCS along with other processed ingredients.

Another reason to  stick to one ingredient foods are that they are the most naturally nutrient packed, which provides you with the maximum enzymes, nutrients, and energy to fuel your body with.  Plus, they are satiating and are the exact foods nature intended us to eat.  Some of the best ones in the grocery store don't even have a label... (keep in mind that if the food doesn’t have a label on it that’s usually a dead give away that it's probably a one ingredient whole food.)  So next time you are preparing a meal at the firehouse or for you family, try to include one ingredient foods and stay away from the processed ingredients.  Once again, read your labels and consume more water while decreasing your intake of soft drinks and fruit juices.

Components of a Firefighter Fitness Program

I often get asked by Firefighters, EMTs and Paramedics to evaluate their current fitness programs and to possibly give some suggestions.  I try to explain to the individual or group that in order to evaluate the program we must understand the physical demands of the job.

Research conducted by York University (Ontario) about the physical demands of Firefighting stated-- The most commonly encountered applications of strength and endurance were lifting and carrying objects (up to 80 lbs), pulling objects (up to 135 lbs), and working with objects in front of the body (up to 125 lbs). The most demanding firefighting operations required a mean VO2 of 41.5 ml/kg.min-1 with peak lactate concentrations of 6 to 13.2 mM. Ninety percent of the demanding firefighting operations that were studied required a mean VO2 of 23 ml/kg.min-1. These aerobic energy requirements corresponded to 85 and 50% VO2max, respectively. Therefore a minimum VO2max standard for firefighter applicants of 45 ml/kg.min-1 is recommended.


In layman’s terms it means this...Firefighters need to be ready for almost any event. They need to routinely carry loads of 50 to 100 pounds, climb stairs and ladders, swing heavy mallets and axes, drag heavy objects, hold, hoist and stabilize hose lines. They must also be able to recover quickly from these tasks and perform such activities for prolonged periods of time. Lets not forget that all these actions are routinely done in awkward positions and sometimes on unstable planes.

So how do you translate those demands into a fitness program?

If you look at the above demands, tops on that list would be the emphasis on cardiovascular conditioning and recovery, next would be core strength and endurance to be able to carry the heavy weights in awkward positions, then you look at overall muscular strength and muscular endurance, flexibility and recovery. So basically, we need a functional fitness program that emphasizes circuit training, core training, balance and agility, joint flexibility, overall strength and endurance and must do this progressively to insure proper form and injury prevention. Doesn’t sound like your routine fitness program now does it?
